The GRACE Midlife Movement™ Protocol · by Mish Wright
Movement in midlife, told differently.
Strength training is only part of the story. GRACE explains the rest.
GRACE organises movement around changing hormones, fluctuating energy, recovery and the demands of midlife. It’s not a workout program.
Your midlife experience is individual. Think of GRACE as a lens, helping you make sense of what’s changing and where to put your effort, so you’re set up for the next 30+ years.
The Living with GRACE app for iPhone: log what you actually did, and see the shape of your week.

From F.I.T.T. to GRACE
The old fitness formula wasn’t built for midlife.
F.I.T.T. (Frequency, Intensity, Time, Type) is how exercise is taught and prescribed: how often, how hard, how long and what kind. Much of the research behind it was done on young, fit men. It wasn’t designed for shifting hormones or recovery that changes week to week.
Midlife needs a protocol of its own. GRACE asks:
What does my body need this week?
Does it give me joy?
How does it fit into my life?
F.I.T.T.
Built for output
Organises a single session
Assumes capacity is stable week to week
Leaves rest and recovery as an afterthought
GRACE
Built for a life
Organises movement across a week
Expects energy, sleep and symptoms to vary
Builds in joy, so it lasts when the week goes sideways
GRACE Midlife Movement™ is free. Mish released the protocol to everyone, at no cost. Use it on your own, with your trainer, or across your whole gym. View the Resources tab for everything you’ll need.
The elements
Five elements, and a Wild Card.
Lifting heavy gets most of the airtime on social media. Progressive overload matters, and it’s the G in GRACE. It’s just not the whole story. Your body needs five things every week, and they overlap, so one walk can count for several. The Wild Card is your permission for the days that don’t go to plan.
G
Grit
Stress, channelled
You don’t reach midlife without stress making you stronger. Grit puts that same idea into muscles and bones: the right challenge, applied deliberately, with recovery.
Sit to Stand: Stand up from a chair slowly, no hands if you can. When it gets easy, add a pause at the bottom or hold something heavy. Real progressive overload, with just a chair.
R
Regulate
Steady the system
Regulation is how we steady the system: the breath, the brain, the body. Ongoing stress keeps cortisol running high. This is how you settle it back down.
The Long Exhale: Two minutes. Breathe in through your nose, then breathe out slowly, for longer than you breathed in. Free, silent, and you can do it anywhere.
A
Accumulate
Movement adds up
You need to keep moving for the rest of your life, and nothing sustains that like joy and connection. Movement snacks, done with attention, add up.
Kitchen Dance Break: Three minutes, one song, full hips. Movement disguised as joy.
C
Cardio
Breathless on purpose
Forget step class and the hour-long session. Cardio is getting your heart rate up, and letting it come back down.
Interval Walking: Alternate between comfortable walking and brisk bursts. Fresh air and mood-boosting movement combined.
E
Endurance
Hold your ground
Endurance is holding your ground: longer, steadier efforts, and the boundaries that protect your time and energy. Saying no counts.
Mindful Nature Walk: A longer walk. Phone in your pocket. Time and space for yourself, without apology.
The part people forget
The Wild Card
Permission
Even the best plans go sideways when you’re juggling everything midlife asks of you. The Wild Card is permission to rest without guilt, change the plan, and say that’s okay, tomorrow is a new day.
Nobody falls off GRACE. A day that went sideways is a day you played your Wild Card.
Living with GRACE is the iPhone companion to the protocol. It’s deliberately not a workout program: there’s no plan to fall behind on, no score, and no body to fix. You log what you actually did, and the app shows you the shape of your week.
01
See your week
Every element at a glance, designed to look incomplete without looking like failure. Most weeks have gaps. That’s the point.
02
Log what you did
Pick an element and a suggestion, or name your own. Or let Apple Health fill it in from workouts you’ve already recorded.
03
Notice the shape
Heavy on Cardio, empty on Regulate? You’ll see it. The Guide is always there with Mish’s take on every element.
No score. No streak-shaming. Reminders, if you want them, are a quiet check-in, never a nag.
Once a week has passed, Living with GRACE offers a card of it to post or send. It carries no totals, no percentage, no “5 out of 7”. Just the shape of your week.
“Lived with — not perfected.”
“A quieter week. Still a week.”
“Rested on purpose — it counts.”
Private by design
Your health data never leaves your phone.
Living with GRACE has no account, no server and nothing to sell. It was built for people who are tired of apps that track them, sell to them or shame them.
Everything stays on your iPhone: activities, streaks, and anything from Apple Health.
No analytics, advertising or tracking of any kind.
Apple Health is optional and read-only, and limited to workouts.
One tap deletes everything the app has stored.
The one thing that travels: if you use iCloud, your personal goal’s name and weekly pattern sync through your own iCloud so it appears on your iPad.
For trainers, coaches and studios
A shared language for the weeks that change.
GRACE gives you a way to explain change, adjust plans and keep clients in the room without framing adaptation as regression. Teach it in your own studio, build your own programming on it, tell its story in your own words, with attribution to Mish.
